The Periodization
Not all training programs are created equal — and not all programs are right for every lifter. The right choice depends on where you are in your training journey. Here's how to find yours.

If you're newer to structured strength training this is your starting point — and there's no shame in that.
Think of it like learning a new language. If you're trying to learn German, why would you mix in Chinese or Russian halfway through? You wouldn't. You'd stick with German until you've built a real foundation — vocabulary, grammar, structure — before adding complexity. The same principle applies here.
The Linear program keeps your exercise selection consistent for 6 weeks at a time. That's intentional. A lot of people want something new every time they walk into the gym — a different exercise, a different stimulus, a different challenge. That might feel more exciting but it's not how you get stronger. Constantly switching movements before you've mastered them means your nervous system never fully adapts, your technique never fully develops, and your strength never fully builds.
Six weeks on the same core movements — squats, presses, hinges — is how your nervous system learns to move efficiently and safely under load. This process is called motor learning and it's the foundation that every advanced program is built on.
The second 6 weeks shift toward building strength — increasing intensity, pushing closer to your limits, and developing the kind of force production that carries into every program that follows.
By the time you finish the Linear program you'll have the movement foundation and strength base to step into more advanced programming with real confidence. Stick with German first. Everything else comes after.

You've built your foundation. Now it's time to cycle between muscle building and strength development in a more dynamic way.
The Undulated program alternates between 3-week muscle building phases and 3-week strength phases throughout the full 12 weeks. The muscle building phases are higher volume and keep your body fresh and recovered coming off the more demanding strength phases. The strength phases push intensity up — heavier weights, lower reps, greater demands on your nervous system.
This back and forth between muscle and strength is what makes undulated periodization so effective for intermediate lifters. Your body never fully adapts to one stimulus — it's constantly being challenged in slightly different ways which drives consistent progress over the full 12 weeks.
The exercise selection also shifts between phases — giving your joints and muscles variety while keeping the fundamental movement patterns consistent.
This is the sweet spot for most serious lifters.

This is the most sophisticated program in the 40X0 lineup (for now) — and it's designed for lifters whose bodies are ready to handle simultaneous training demands.
Rather than completing full muscle building and strength phases back to back, the Integrated program weaves them together week by week. One week you're in a muscle building week, the next you're in a strength week, then back to muscle building — and so on throughout the 12 weeks. Your body is being challenged on both fronts at the same time.
This approach requires a well-developed nervous system, solid movement foundations, and the ability to recover from varied weekly demands. For the right lifter it produces exceptional results — continuous adaptation, no plateaus, and the kind of balanced development between muscle and strength that defines an advanced physique.

It depends on your training age — how long you've been consistently following a structured strength program. Less than 1 year → Linear. 1-2 years → Undulated. 2+ years → Undulated Integrated. When in doubt go one level down — the program that challenges you appropriately will always outperform the one that overwhelms you.

Same program, different schedule. The 4x/week version runs 12 weeks, the 3x/week version runs 16 weeks to complete the same volume with more recovery time between sessions. Choose based on how many days per week you can consistently commit to training.
